I recommend starting with the basic bird-dog before progressing to these advanced variations once you feel confident. - Ultra-Slow Motion Bird-Dog

Application: 5 x 10-second reps/side
Cues: Although this variation appears straightforward, being deliberate with your tempo can significantly change the exercise's impact. You may be surprised by how challenging it becomes to maintain core stability at the midline as you navigate through this slow motion. Follow the typical cues for a standard bird-dog, but extend your limbs over 5 seconds and return over another 5 seconds. It requires patience, but the benefits are well worth the effort! Don’t forget to inhale deeply as you extend.
- Pulsing Bird-Dog

Application: 5 x 5 reps/side
Cues: Lift into the fully extended position as demonstrated, and then pulse by raising the arm and extending the leg an inch or so. This approach creates an opportunity for your core to engage more intensely to maintain stability. Additionally, it enhances mobility in your shoulder while increasing awareness of your glute's role in leg extension. As with the previous exercise, take your time—each pulse should last at least a second.

Application: 10–12 reps/side
Cues: This movement combines two of my favorite exercises. Use a bench and a medium-sized dumbbell. Begin by placing the opposite foot and knee on the bench while extending your other leg as shown. Maintain this position as you perform controlled rows, keeping your neck relaxed throughout the exercise. This variation is more advanced, so start with lighter weights and fewer reps. Mastering this will set you on the path to developing a strong and versatile core.
